At a recent three-day fitness conference I attended (FILEX), I attended a lecture by Dr Stephen Bird who was discussing protein supplementation for athletes. We were presented with a wealth of recent data that suggested that BCAA (Branched chain amino acid) supplementation during a workout could significantly enhance protein synthesis. Interestingly, one study that compared several different nutritional strategies determined that supplementation with only 6 grams of essential amino acids, in conjunction with a carbohydrate drink during a workout resulted in two times more muscle being synthesised over a 10 week period. Of course, many other studies were quoted, suggesting a strong link between BCAA availability during the workout and net protein synthesis.
It is also important to note that a protein shake during a workout will simply not have the ergogenic effects that free branched chain amino acids will have. Proteins are a molecule that contain many amino acids. As a result, they need to be broken down prior to being absorbed into muscle cells. Conversely, free BCAA's are easily absorbed and 93% of that which is ingested is transported straight to the liver (the remaining 7% are denatured in the stomach).
After further research, I am quite confident when recommending BCAA's for supplementation during your workout. I do feel that BCAA powder is by far the most effective option to mix in with a workout drink, whilst being a lot more cost effective than capsules. Only 6g is required each workout - which means that a half a kilogram tub will last you quite a while!
